Are Blue Light Glasses Worth Trying For Better Sleep?

Blue light exists throughout the natural world, not just in the screens we use every day. But it's screens that have people turning to solutions like blue light glasses to ease eye strain and improve sleep health.

Sleep patterns can change for a lot of reasons, but blue light exposure is one factor that can make it harder to get good rest. This article examines the studies and claims about blue light glasses to help you manage the blue light in your life.

What is blue light?

Blue light is one of the wavelengths in the natural light around us. Lightbulbs and LED screens emit it, and so does the sun. So, is blue light bad for your eyes? Blue light isn't considered harmful in normal daily exposure. The bigger concern is how much of it your screens beam directly at you after the sun goes down, which can affect sleep.

Your circadian rhythm is tied to melatonin production. The sun sets, and your body is supposed to ramp up melatonin, encouraging drowsiness and sleep. But the screens you use deep into the night—TVs, phones, tablets—can scramble those sleep signals, meaning your body may not make enough melatonin to help you fall asleep and stay asleep for a healthy stretch of time.

Prolonged blue light exposure is believed to contribute to eye strain and sleep disruption, in part because 82.7% of adults in one study reported using screens at bedtime.2

How does blue light affect sleep?

Studies from Harvard Medical School have found that while any light can affect your circadian rhythms, blue light at night has a particularly strong impact.1 This can explain why folks who scroll on their phones or play video games before bed have trouble falling asleep.

Blue light confuses your body's sleep signals. Melatonin production isn't triggered if the body thinks it needs to be awake. Picture the blue light from your screen as sunlight beaming directly at you right before bedtime. That hardly sends your brain the message that it's time to wind down.

Members of our Product Resources testing team have discovered that avoiding blue light an hour before bedtime promotes healthy sleep (in this case, sleep that’s eight hours long). This is in keeping with research from the Society of Behavioral Medicine about the positive effects of curtailing blue light exposure at bedtime.

While not an effect of blue light directly, chronic poor sleep, potentially as a result of unbalanced blue light exposure, can lead to depression.3 Studies have found that blue light may also trigger migraines in some people, or worsen mania for people with bipolar disorder.4

Do blue light glasses work?

Whether blue light glasses work depends on what you’re using them to treat. Multiple studies suggest blue light glasses can aid sleep health. But few studies show blue light glasses have a measurable effect on eye strain.

Blue light glasses can positively prevent disruptions to melatonin production, according to early studies.1 The University of Toronto found that exposing a control group of participants to bright indoor light, then providing them with blue light goggles, gave the group melatonin levels similar to those of a group that sat in dim lighting only. These findings indicate blue light eyewear can dampen the effects of blue light and help preserve normal melatonin production to promote healthy sleep.

As for eye strain, there is no conclusive data that blue light glasses can help. For some study participants, blue light glasses reduced eye redness and blurred vision.4 For other participants, there was no change. Healthy sleep promotes healing, so eye strain may simply resolve faster after a good night’s rest.

Blue light is a known trigger for migraines, and evidence suggests that by limiting this trigger, blue light glasses can reduce the number of headaches migraine-prone wearers experience.4 

Can blue light glasses help you sleep better?

Research suggests they may help. Studies indicate that by helping block blue light wavelengths, blue light glasses can keep your melatonin levels where they need to be so you can fall asleep.1,2,4 The best approach is to avoid blue light for one to two hours before bed. But if you can't avoid it, a pair of blue light glasses may help minimize the effect of blue light on your circadian rhythm.

Can blue light glasses reduce digital eye strain?

Maybe. Current research does not consistently show that blue light glasses reduce digital eye strain.4

For some users, blue light glasses did reduce eye redness or blurry vision. But those findings could just as easily result from better sleep leading to better healing from eye strain—meaning the glasses may ease eye strain by promoting healthy sleep, not by blocking the cause of strain directly.

Tips for reducing eye strain

Eye strain, also called computer vision syndrome, has a couple of contributing factors. Beyond potentially investing in blue light-blocking glasses, here are other things you can do to help combat eye strain:

  • Sit 20–28 inches away from your screen
  • Sit up straight while in front of any screen (even your phone)
  • Wear the glasses or contacts you’ve been prescribed
  • Avoid screen time in the dark

Other ways to sleep better after screen time

Blue light-blocking glasses aren't the only way to curb the effects of screens on sleep. You can also:

  • Avoid screens before bed. A reliable way to make sure blue light doesn't disrupt your sleep is to set limits. Read, crochet, or play sudoku by lamplight for an hour before bed. Build a nighttime routine where your screen isn't the last thing you see before you close your eyes.
  • Use Dark Mode on every website or app that offers it. Dark Mode changes your apps and websites to dark backgrounds, removing the bright white screens that emit more blue light. Some smartphones even have a setting that switches your whole phone to Dark Mode after a set time of day, usually 7 p.m.
  • Use Night Shift (Mac) or Night Light (PC). While Dark Mode is an app-level adjustment, Night Shift and Night Light work at the display level, like a warm filter over your screen that blocks blue light for you automatically.
  • Silence your notifications. Do what you can to resist picking your phone back up after you've begun your bedtime routine. That might mean placing the phone on silent, or leaving it across the room.
